If you are a size cutting/shaping up cycle (Lifting medium and trying to lose fat and weight and retaining muscle) then 6 days workout and one day rest would be good.

Depends entirely on what you are after, muscle endurance? or muscle strength. If you want muscle endurance i recomend a longer workout, about 2-4 hours 3 times a week. How you do this is you take a light weight. say you have a 45 lb bench press bar. your max is 200 (max weight you can bench at least 1 rep.) you would stick 2x 35 lb weights on. do this like a normal bench press. but SLOW slowly resist down to ur chest. as soon as it hits your chest. pop it. push it up fast. that will shock train your muscles, extending endurance. if you want muscle strength, you will workout for about 1-2.5 hours 4-5 times a week, try to prevent doing the same exercise to days in a rown, it will weaken ur muscles. if you are looking to look toned and ripped, then run, run forest run. it tones your muscles, making them more defined.
you should build up training by say running do 1 mile for 2 days then 2 miles for 2 days etc and you should stay and it dont slack off.

when you lift heavy you will be sore for a good 3 days after the workout but you should still keep on your routine as that's just part of gaining muscle, if your not sore your not gaining. a2 it should only be sore a few days but don't work out again until a few days after the work out because your muscles need rest to grow if you work out everyday you over work the muscles.
